Free Workout Plans - Aerobic Exercises - It's Not Just Running Anymore!

Lets face it, unless you are one of those special people who just love to spend hours running or biking, getting enough aerobic exercise will require a little creativity and commitment. I do enjoy running but unfortunately my knees will not take constant running so I had to come up with other solutions. I divide my aerobic workouts between running, swimming, elliptical, jumping rope, rowing machine and kettlebells. (try a LIGHT kettlebell for 30-45 minutes and you will feel great!)
There are many benefits to aerobic exercise. We all know it will help you lose weight and improve your conditioning but did you know it will also help you:

 1. Stay healthy - Aerobic exercises helps boost your immune system which will help ward off germs.

2. Help with Chronic Illnesses - Helps improve high blood pressure, heart disease and type 2 diabetes. Weight bearing aerobic exercises such as walking can also help with osteoporosis.

3. Keep arteries clear of plaque - Regular aerobic exercise helps raise HDL (good cholesterol) and lower LDL (bad cholesterol)

4. Makes your heart stronger - Aerobic conditioning will help your heart move your blood more efficiently. This means you don't need as many beats to do the same amount of work.

5. Improve your mood - Studies show that regular aerobic exercise can reduce tension and ease depression.

(I personally know the second to be true)

I personally try to do 30-45 minutes 3 days a week. Sometimes more sometimes less depending on what's going on. Personally I wouldn't recommend more than 1 hour 4 times a week unless you are training for a specific event. AND, I always recommend supplementing your cardio with some form of lifting.

Now that you know that it is good for you the question becomes, What do I do? If you are doing little or no aerobic conditioning my first tip is simple...Start Slow! Don't jump right into trying to run 5 miles. Start with quick walks and whenever you feel like you can start jogging. Even if it is just for a few minutes, jog for as far as you can and then walk to recover and keep doing it till you can jog the whole time. Remember aerobic conditioning occurs between 60% and 80% of your maximum heart rate so if your heart is beating TOO FAST then you actually have left aerobic conditioning and entered into anaerobic conditioning.

Now that you know you need to do it, the only thing left is to find something you love to do and do it. Try speed walking, jumping rope, aerobics, elliptical, swimming, stair climbers, bicycling, cross country skiing, skating or just go for a run.

Remember most aerobic activities involve repeated use of one joint or area of your body (runners = legs and knees). The best advice I can give you is switch it up often. Unless you are training for a marathon or something then you don't need to run 5 days a week. Mix it up with a swim or bike ride.

On my road to losing weight, I have found that if I get bored with the exercise, then I will eventually start to dread it, and then just stop doing anything at all! How to Identify Unsafe Abdominal Exercises After a Hysterectomy

After a hysterectomy surgery it is essential to understand how to identify inappropriate abdominal or core strength exercises. Many women unknowingly perform abdominal exercises with the potential for serious pelvic injury when returning to their gym workouts and fitness
classes after hysterectomy surgery.
Unfortunately many well-intentioned fitness instructors are also unaware of this issue leaving women uninformed, vulnerable and confused about appropriate exercise after pelvic surgery. These physical therapist guidelines are designed to help you identify unsafe abdominal exercises after a hysterectomy.

Exercises involving upper abdominal (or "six pack") muscles pose the most risk to your pelvic floor.

Ultrasound studies show that basic abdominal curl exercises force the pelvic floor downwards in women with poorly functioning pelvic floor muscles. The more intense the abdominal or core exercise, the greater the pressure on the pelvic floor and the greater the risk of pelvic floor overload and reduced pelvic support.

Decreased pelvic support can cause an array of serious pelvic floor problems including; vaginal prolapse, incontinence, pelvic pain and anorectal disorders. Hysterectomy surgery involves the upper vagina being stitched up inside a woman's pelvis in order to support the vagina and prevent vaginal prolapse (i.e. vagina descending down and sometimes out of the woman's body). Research suggests the risk of vaginal prolapse is increased after hysterectomy surgery.

This means that it is imperative that you understand how to avoid overloading your pelvic floor after a hysterectomy with inappropriate abdominal exercises.The following abdominal exercises all have the potential to overload the floor of the pelvis and should therefore be avoided after hysterectomy surgery;
  1. Abdominal curl exercises involve lifting the head and shoulders from a lying position and are also known as sit up exercises. Variations include; incline sit ups, oblique sit ups (elbow to opposite shoulder) and fit ball sit ups.
  2. Double leg raises involve lifting both legs off the ground simultaneously. Variations include; bicycle legs, double leg raises, Pilates "Table Top" exercise and fit ball between-legs raises.

  3. Intense core abdominal exercises such as "Plank" or "Hover" which are performed routinely in gym workouts, yoga and Pilates classes. Never assume that just because an exercise is a "Pilates" exercise, that it is safe for and will help strengthen your pelvic support. Some Pilates exercises can place intense pressure on the pelvic floor.

  4. Abdominal strength machines that exercise the upper abdominal and/or external oblique muscles against resistance. These machines increase the pressure within your abdomen that is transferred directly to your pelvis. In fact these exercises will actually make your abdominal muscles even more effective at increasing the downward pressure on the floor of your pelvis.
How to identify unsafe abdominal exercises after hysterectomy surgery?
  • Exercises that involve lying and raising the head and shoulders, and/or both legs simultaneously off the ground all increase downward pressure onto the floor of the pelvis. These exercises all have the potential to cause pelvic floor injury, after pelvic surgery and when the pelvic floor muscles are not functioning well.

  • Exercises performed in prone (lying facing the floor) and weight bearing through the hands/forearms and feet (with the body elevated off the ground are intense core abdominal exercises. These can be modified by kneeling rather than weightbearing though the feet. Sometimes these are performed forward over a fit ball. Once again never assume that using a fit ball makes the exercise safe for your pelvic floor.

  • Abdominal exercise machines that exercise the abdominal muscles in upright or in lying have potential to overload the floor of the pelvis. These types of machines are usually used aiming to "flatten the belly". It is not possible to spot reduce fat from the abdomen with abdominal exercises however this myth still continues to pervade western society. To flatten your abdomen you need to lose fat from all over your body, it is not possible to lose it through exercise from one spot only.
It is desirable for women to return to exercise after hysterectomy surgery and ensure their long-term pelvic health by exercising appropriately. It takes three months for most women to fully heal from hysterectomy surgery. During this recovery time the pelvic floor is at greatest risk of injury. Women should only return to the types of abdominal exercises listed above with their medical specialist's approval and when their pelvic floor muscles are strong and capable of withstanding the large downward forces associated with these particular exercises. For some women with poorly functioning pelvic muscles this may mean avoiding intense core abdominal exercises altogether and opting instead for more appropriate gentle core abdominal exercises more suitable for their pelvic health and longevity.

5 Easy Mindfulness Exercises for Anxiety Attack Relief

We've all experienced being mindless, but what does it mean to be mindful? Mindfulness simply means you're paying attention to the present moment. The Now. Chronic anxiety is always about what might happen. Anxiety is about the possible future, not the actual present.
Mindfulness exercises bring you back to the here and now.
They click you out of your mind and into the present moment. This is the flow of your immediate physical experience.

Use one of these easy mindfulness exercises twice a day for 30 seconds. Up the frequency and/or duration as your tolerance for the present moment increases.
  1. How do you feel? Notice how you feel, then name the emotion out loud. "I'm feeling _____."

  2. Sound check. Notice the noise level of your present environment. Is it low or high? Why is it quiet or loud where you are? "It's very loud because I'm in a nightclub."

  3. What's it look like? Describe the shape and color of whatever's in front of you. Say the name of what you're looking at: "That's a chair." Then give a description: "That chair is tall and dark red." Actually do this out loud.

  4. Focus on them. Notice someone else's breathing then notice your own. This is great if you need anxiety attack relief when you're around other people. Just notice how they're breathing, then notice your own breathing. This works great for phone anxiety too.

  5. Crack a smile. Put a half-smile on your face, even if you don't feel like it. Turn up the corners of your mouth anyway. Notice how smiling makes you feel. Do you feel afraid or angry? Does smiling make you happy? Is it easy to smile or does it take conscious effort? Do you feel stupid? Smile like this for 30 seconds and notice your emotions.
Consistency is key here. It's better to do 30 seconds once a day than five minutes once a week. Short but regular mindfulness exercises will increase your overall sense of calm and make it less likely you'll have an anxiety attack. Relief is what you'll feel as you're gradually freed from the prison of your mind's anxious future.

A mindfulness practice does not have to take a lot of time. It's really just checking in with yourself regularly.

The exercises above can be used to do that anytime and in any situation. It's amazing what sixty seconds a day of present moment living can do to help your anxiety.

On your knees and the wheel out in front of you, lean forward and roll the wheel in front of you keeping your back straight. If you're new to this exercise, you can move halfway out, but as you get more advanced, the further out you can extend your arms.

5. Leg Pull-Ins. One of the best abs exercises for women. Lay flat on your back. Your heels 6 inches off the ground and fingertips behind your ears. Pull both knees as close to your chest as you can. Retract back to 6 inches off the ground. Repeat this 10 times to get the most out of your workout.

If you do these abs exercises once a day, 3 days a week, you can assure your own stunning results. These abs exercises for women specifically target your mid-section while decreasing back strain. Also, using weights for these exercises is not necessary, which make the movements much easier, but still packing enough power to get you back in your skinny jeans!

Performing body weight squats is a challenge for so many individuals due to not getting used to it because of sitting on chairs for longer period of times. The most common ab exercise routines we see these days are situps, leg lifts and crunches... I would like to propose alternative metabolism stimulating workouts that besides your abs, will engage your entire body.

Push-Up Dumbbell Rows
Mountain Climbers on the Floor

Perform 8 reps for 3-4 sets for each exercise. An alternative would be to do more sets with less reps or to switch to time intervals instead of reps.

Starting position for the push-up dumbbell rows is the in push-up position, with a dumbbell in each hand. You then pull one dumbbell to your side while maintaining the same position with your body. Bring the dumbbell back to the starting position and repeat the same movement on the other side. Stabilizing your body during this exercise will be an incredible workout or your entire core!

Second ab exercise is the mountain climber. Like with the previous workout we start in the push-up position and, alternately will kick one foot out to the back and bring the other right under our chest. It kind of looks like we are climbing a mountain, but remain flat on the floor. If you want to add some "salsa" to the exercise, you can move your hands up and down in conjunction with your feet. Be aware though, this is really is going to put your body to the test!

Front squats are performed like back squats, however with the barbell resting on your chest instead of your back. Furthermore you have to cross your arms on your chest and push the barbell towards yourself to stabilize the weight. This actually is an advanced exercise and should only be practiced for the first time under supervision of a professional. Because your body is naturally designed to carry weight on your back, your abs will have to stabilize the unconventional load on your chest, which again is a killer ab workout!

Resting is an important part of the workout so please give your body the time to recover for 30 seconds between exercises and take a break of 1 to 2 minutes between sets.

Like for any decent workout, please do not perform them in subsequent days. Your body needs 48 hours to recover and optimally benefit from the exercises.
